Pub Lunch, Properly: Seven Orders That Hit 35g Protein Without a Salad in Sight

Pub menus get a bad reputation in macro circles. The assumption is that the only safe order is grilled chicken salad and that everything else is a write-off. That is not true. The British pub is one of the better places to eat if you want protein without a side of penance. You just have to order like someone who has read the menu, not someone who has been frightened by it.

The sad salad tax

Call it the sad salad tax: £15 for a bowl of leaves, six cherry tomatoes and a chicken breast cooked to the texture of a carpet tile. It might hit 30g protein. It rarely hits the spot. Meanwhile the carvery does 45g protein for less, and the mixed grill does double that if you are hungry. The pub is not the problem. Default ordering is.

How I am estimating

These are realistic pub estimates, not lab results. Portion sizes vary by pub, chain and whether the chef likes you. I have used typical 2026 prices for a mid-range UK pub — not a gastropub, not a Wetherspoons race to the bottom. Protein figures are based on cooked weights and standard UK nutrition data. Treat them as a range, not a promise.

Seven orders that clear 35g protein

1. Carvery with extra meat

A standard carvery gives you 70-90g cooked meat, which is 22-30g protein. Ask for an extra portion of turkey or beef — usually £2-3 — and you are at 40-50g. Keep the Yorkshire. Load up on carrots, cabbage, peas and gravy. Skip nothing except the urge to have three roast potatoes and no vegetables.

Protein: 40-50g. Kcal: 700-900. Price: £14-17. Script: 'Can I have the carvery with an extra slice of turkey, please? And yes, I do want the Yorkshire.'

2. Burger with an extra patty

A pub burger is usually 25-30g protein. An extra patty adds 15-20g. Skip the mayo if you are counting, keep the cheese, and ask for extra pickles. A side salad is fine if you want it, but it is not the price of entry.

Protein: 40-45g. Kcal: 800-1000. Price: £15-18. Script: 'Could I add an extra patty to the burger, please? No mayo, extra pickles.'

3. Fish and chips with mushy peas

A standard portion of fish is 25-30g protein. Chips add little protein but a lot of joy. Mushy peas add 6-8g protein and fibre. If the pub does an extra fish for £3-4, that is the move.

Protein: 35-42g. Kcal: 900-1100. Price: £15-18. Script: 'Fish and chips, mushy peas instead of tartare, please. Is the extra fish available?'

4. Pie with peas and a side of chicken wings

A decent steak and ale pie is 25-30g protein. Three chicken wings add 12-15g. Peas add fibre. It is not a low-calorie order, but it is a satisfying one.

Protein: 38-45g. Kcal: 850-1050. Price: £16-20. Script: 'Pie and peas, and can I add three wings on the side?'

5. Mixed grill

The nuclear option. Sausage, bacon, steak, gammon, egg, maybe liver. Protein: 55-70g. Kcal: 1000-1300. Price: £18-22. Share the chips. This is the best protein-per-pound order on most pub menus. Script: 'Mixed grill, no chips, extra grilled tomato, please.'

6. Small plates trio: wings, halloumi, beans

Wings (20g), halloumi (15g), baked beans (8g). Add bread for joy. Protein: 40-45g. Kcal: 800-950. Price: £15-18. Script: 'Can I do the three small plates — wings, halloumi and beans — as a main?'

7. Steak with garlic mushrooms and peas

A 225g sirloin is about 50g protein. Mushrooms and peas add fibre and a little protein. Skip the onion rings if you must, but keep the peppercorn sauce. Protein: 50-55g. Kcal: 700-900. Price: £20-25. Script: 'Sirloin, medium rare, peas instead of chips, and peppercorn sauce on the side.'

The underrated sides

Mushy peas, baked beans, garden peas and extra gravy are not cop-outs. Beans on the side add 8g protein and 6g fibre for about £3. Mushy peas add 7g protein. A side of chipolatas adds 10-12g. Halloumi fries add 12-15g. These are the add-ons that turn a 25g main into a 35g plate without a protein powder in sight.

Protein per pound ranking

Rank Order Approx price Protein Protein per £
1 Mixed grill £20 60g 3.0g
2 Carvery with extra meat £16 45g 2.8g
3 Small plates trio £16 42g 2.6g
4 Burger with extra patty £16 42g 2.6g
5 Steak with sides £22 52g 2.4g
6 Pie with wings £18 42g 2.3g
7 Fish and chips with peas £17 38g 2.2g

What to skip

Not the chips, necessarily. Skip the 'grilled chicken salad' unless you actually want it. Skip the bread basket if you are counting, but not if it makes the meal. Skip the giant milkshake if you want the calories for a pudding. The pub is not a maths exam.

The one rule

Order the protein first, then build the plate around it. If the main is under 30g, add a side that is not just carbs. If it is over 40g, relax. That is it. The pub menu is not a trap. It is a menu. Read it properly and you can have a Sunday lunch, a burger and a pint-sized protein hit without the sad salad tax.
